Brief Answer:
here are some tips

Detailed Answer:
Still answer incomplete.
however, as it seems to be BACK STRAIN due to your prolonged habit of sitting, here are some tips.
1. Sit not more than 20 min at a stretch.
2. Avoid rotatory movements in a revolvong chair (if any)
3. Back strengthening exersices for half an hour dialy in the morning will help.
4. Sit straight. Donot bend forward while sitting. make sure that your spine is straight and head upright.
5. Finally, if these don't work, physiotherapy consultation will certainly help you.
For the time being you may use some pain drugs like Aceclo MR, twice a day for 5 days for instant relief.
hope this helped.
